Does this conversation sound familiar? Is it me, or is my scale stuck? You’ve been diligently working on your weight-loss journey, making strides, and suddenly, everything comes to a screeching halt. Oh, it is me… This frustrating phase is known as a weight-loss plateau. It’s a common experience where your once-effective habits seem to lose their magic. But fear not! Understanding why these plateaus occur and how to break them is critical to long-term success.

How Do I Know I’m Really in a Weight-Loss Plateau?

A genuine weight-loss plateau happens when your body weight remains unchanged for several weeks despite consistent diet and exercise efforts. If your weight stalls for a week, it doesn’t necessarily mean you’re experiencing a plateau. Ensure there are no changes in your body measurements, how your clothes fit, or your body composition to confirm a true plateau.

Why Is This Happening to Me?

Weight-loss plateaus occur when your total energy expenditure (calories out) matches your energy intake (calories in). This balance can result from changes in your metabolism or behavior. This is particularly relevant during the stages of perimenopause, menopause, and post-menopause, when hormonal shifts can significantly impact your body. (2)

Your body is an intelligent, energy-efficient machine. When you lose weight, your body becomes even more efficient and slows down, particularly your Resting Metabolic Rate (RMR)—the calories you burn just by existing. This slowdown can account for up to half of the reduction in your calorie burn. Additionally, you burn fewer calories through physical activity and daily movements (NEAT—Non-Exercise Activity Thermogenesis) because you weigh less and might feel more sluggish. (1) This insight helps explain why weight loss can feel like an uphill battle, but understanding it can help you strategize better and stay on track… know it is NOT just you!

Hormonal Changes in Menopause

Perimenopause: During this stage, estrogen levels begin to fluctuate, which can lead to weight gain, particularly around the abdomen. This hormonal shift can also affect your metabolism, making weight loss more challenging. (2)

Menopause: The official start of menopause is marked by 12 consecutive months without a menstrual period. The significant drop in estrogen can lead to a decrease in muscle mass and an increase in body fat, particularly around the midsection. (2)

Post-Menopause: After menopause, the body continues to adjust to lower hormone levels. Maintaining muscle mass becomes even more critical to counteract metabolic slowdown and prevent weight gain. (2)

And then there are the other hormonal changes! Your body decreases leptin (the “I’m full” hormone) and increases ghrelin (the “I’m hungry” hormone), making you crave more food. These changes collectively make it harder to continue losing weight. But knowing this, you can outsmart your metabolism and stay on track. 💪🏽

Behavioral Changes

Initially, you may experience a “honeymoon phase” where motivation is high, and you strictly follow your nutrition and exercise plans, leading to rapid weight loss. Over time, however, this enthusiasm can fade. You might start eating out more, slack off on tracking your food, or make “creative” tweaks to your meal plans that sneak in extra calories. Identifying and addressing these behavior shifts is crucial to breaking through plateaus and maintaining progress.

Strategies to Get Back on Track

Now that we’ve identified the reasons behind weight-loss plateaus let’s explore techniques to get back on track. Your approach will depend on what’s hindering your progress. If you’re consistent with nutrition and fitness but not seeing results, metabolism might be the issue. You might need some re-direction if you’re less motivated and slipping in habits.

Tips to Outsmart Your Metabolism (and Get Unstuck!)

🎯Modify Your Calorie Targets: While drastically cutting calories can backfire, a modest 5-8% reduction can be effective. Focus on reducing carbs and/or fats while maintaining protein intake to preserve muscle mass and improve satiety. 

💪🏽Incorporate Strength Training: Strength training is vital for maintaining and increasing muscle mass, which helps keep your RMR elevated. If you’re new to strength training, now is the time to start.​​

👟Increase Daily Step Count: Gradually increase your steps by 1-2K daily, or aim for a weekly average of over 10K. Use a wearable device for monitoring and accountability.​​

😴Manage Stress and Improve Sleep: Chronic stress and poor sleep can hinder weight loss by elevating cortisol levels, which increases cravings for high-fat, high-sugar foods. Establish a bedtime routine, practice mindfulness, and engage in stress-reducing activities.

🌻Take a Break and Focus on Maintenance: If you feel burnt out from dieting, take a break to focus on maintenance. A reverse diet can help counteract metabolic adaptations and improve mood. Recognize signs of diet fatigue and allow yourself a period of maintenance. (1,3,4,5,6,7)

Strategies for Increasing Consistency with Your Nutrition Plan

  • Uncover Your Purpose: Reconnect with why these changes matter. Your purpose often goes beyond reaching a certain weight’ and relates to an anticipated outcome like gaining confidence or having more energy or happiness.
  • Are Your Portion Sizes Slowly Increasing? They can sneak up on you! Measuring how much you’re putting on your plate or consuming when dining out might help identify extra calories you might not realize you’re eating.​​
  • Make Things More Manageable: If you feel overwhelmed, simplify your goals. Focus on one aspect, like calorie intake or protein targets, to reduce your burden and maintain progress.
  • Test Your Systems: Review and resume successful strategies from the past. Simplify processes if time is a barrier, such as ordering groceries online or using pre-made meals to keep things stress-free.
  • Remind Yourself of Your Progress: Reflect on your journey and non-scale victories like improved energy levels or a better relationship with food to reboot your discipline.

Breaking through a weight-loss plateau requires a thoughtful approach and the right strategies. By understanding the reasons behind plateaus and implementing these tactics, you can effectively support your health and wellness goals.
